Your brain doesn't get the wind-down signal on schedule, alertness stays up, and fatigue gets pushed back down the road. That's adenosine antagonism, and it's the main event. Why that turns into more reps
Here's the part that matters under a bar. Because your brain isn't reading as much fatigue, your perception of effort drops. Sport scientists measure this as RPE, or rate of perceived exertion, which is just how hard a set feels from the inside. Same weight, same you, but rep ten lands like it should have been rep eight. Lower perceived effort usually means you grind out an extra rep or two, hold your intensity a bit longer, and stay switched on between sets. Caffeine isn't making the muscle itself stronger. It's changing how hard the work feels, and that gap is where the extra output quietly comes from.
When it kicks in, and when it bites back
Swallow it and it takes roughly 30 to 45 minutes to properly come up, which is why necking your pre-workout in the car park is about right for a lifting session. For most people it peaks somewhere around the 45 to 60 minute mark.
The bit people ignore is the tail. Caffeine's half-life sits around five hours, so half of it is still floating around five hours later, and half of that is there five hours after. A 4pm dose is very much still with you at 9pm. If you train in the evening, that is the single biggest reason your sleep gets shredded, and poor sleep quietly undoes a chunk of the training you took the caffeine for in the first place. How much do you actually need
The performance range you'll see cited most is about 3 to 6 mg per kilo of bodyweight. For an 80kg lifter that lands somewhere between roughly 240 and 480 mg, and that spread is wide on purpose, because tolerance is deeply personal. Someone running on coffee all day needs more to feel anything than someone who steers clear of it.
- More isn't linearly better. The benefit curve flattens, then tips over into jitters, a thumping heart and a worse session, not a bigger one.
